Workout regimen

Does anyone have a full workout regimen they would be willing to share?

Especially good lifts for triceps and shoulders?

Also has anyone ever tried using grip strength trainers (like Captain of Crush?)

For triceps dips are good

As far as weight training bench press, push ups, leg lifts, sit ups, crunches, leg press, curls, and dips.

For speed and endurance I run stadiums, sprints, and a few miles.

I weight train every other day and on days I don't weight train I run.
